Wednesday Workout: Double Unders and Pushups

Today is a FREE DAY! Stop by anytime between 5pm and 7pm for an introductory workout. We will scale the workout to your athletic ability.  Also, watch this video about the CrossFit community.

Warmup:

Standard Warm Up + 30 Burpees Men / 20 Burpees Women.  Make sure you get FULL RANGE OF MOTION on the burpee warmup.  That means your hips, chin and chest touch the ground and you come to a full upright position with an overhead clap and jump.

WOD:

50-40-30-20-10 of

  • Double Unders
  • Pushups

Tuesday Workout: Deadlift Skills

Warmup:

Standard Warmup (10 Cobras, 10 Side to Sides, 10 Samson Stretch, 20 Shoulder Pass Throughs, 10 Overhead Squats)

Double Under Practice: Go for your max # of double unders

Skill & Strength Work:

Deadlift 3-3-3-3-3

Mini-WOD:

3 Rounds of 10 Box Jumps and 10 Ring Dips

Monday Workout: Nicole

As many rounds as you can do in 20 minutes of:

  • Run 400 meters
  • Max rep pull ups (we’ll use bands if you can’t do regular pull ups)

For each round, do as many pullups as you can without dropping off the bar.  Count each round of pull ups.

Saturday Workout: Team Competition “Love Your Ball”

Saturday is a FREE WORKOUT DAY!  Stop by the gym anytime between 10AM and Noon for an introductory workout and free personal training.  Bring a friend for your team!

Team Workout for TIME (done in Teams of 2):

  • Row 1000 Meters, Resting person must hold medicine ball overhead
  • 80 Box Jumps, Resting person must hold medicine ball overhead
  • Run 400 Meters Together with Medicine Ball
  • 80 Swinging Medicine Ball Walking Lunges
  • Run 400 Meters Together with Medicine Ball
  • 40 Burpees, Resting person must hold medicine ball overhead

Except for the running, all exercises must be done by one team member, so only one person is working while the other “rests.” Exercises must be done in order and running can’t begin until full number of reps are completed.  Each team gets one medicine ball.  Athletes should split rowing into 500M parts and split the rest of the exercises into achievable chunks.

Note: There is an immediate PENALTY of 10 Burpees for each team member if the ball ever touches the ground.

It’s going to be HOT tomorrow, so drink lots of water and make sure you are hydrated.

  • Run 400 Meters
  • 25 Overhead Squats (89# Men / 67# Women ) .  Scale reps and weight if necessary.

Thursday Workout: AMRAP Wall Balls, KTEs & DUs

WOD:

Max number of rounds in 20 minutes of:

  • 10 wall ball shots (20#/14#).  Take an easy pace on the wall balls after yesterday’s workout.
  • 5 knees to elbows
  • 20 double unders

Wednesday Workout: Tabata Squats and Med Ball Sprints

Today is a FREE DAY!  Show up anytime between 4:30PM and 7PM for free instruction and a workout.

Workout:

  • Sprint as a group 250 Meters With a Medicine Ball (20# Men / 14# Women). That means runs 110% as fast as you can to the truck.
  • When last athlete finishes, wait 30 seconds.
  • 6X Tabata Box Jumps (24″ Men / 18″ Women)
  • 6X Tabata Bottom-to-Bottom Squats. Must sit in bottom position the whole rest time, including the last 10 seconds.
  • Wait 1 minute.
  • Sprint as a group 250 Meters With a Medicine Ball (20# Men / 14# Women).

Scoring is recorded as:  Tabata Score – Sprint 1 – Sprint 2

So if someone did the first sprint in 30 seconds, the second sprint in 40 seconds and scored 100 on the tabata, they would record 30 as their score.

Doesn’t make sense?  That’s ok. Our trainers will be there to help.

Tuesday Workout: Pace Yourself

  • 50 pull ups
  • Run to Stop Sign on Market (800M)
  • 50 push ups
  • Run to Guard Rail (400M)
  • 50 burpees
  • Run to Truck (~250M)

Great job on cleans on Monday.  Everyone crushed it.  Sorry I don’t have any pictures up today!
